You take a melatonin gummy. You fall asleep faster, maybe. Then 7am hits and you feel like you're pushing through fog instead of waking up. Sound familiar?
You're not imagining it. There's a real, mechanistic reason melatonin can leave you groggy — and it's worth understanding before you reach for it again tonight.
Melatonin isn't a sedative — it's a signal
Melatonin is a hormone your brain produces naturally as light fades, telling your body "it's getting dark, time to wind down." It doesn't knock you out the way a sedative does. It shifts your circadian timing.
The problem: the doses actually sold sit far above the amount needed to reproduce your own nighttime level. A 0.3 mg oral dose is enough to raise blood melatonin into the normal nocturnal range (PMID 8843534). We read 588 melatonin labels from the NIH database and found the median dose is 3 mg — ten times that — with 18% of labels at 10 mg or above and only 1.9% at 0.5 mg or below. That is not a stronger nudge toward sleep. It is a hormone level your body has no template for, still circulating when your alarm goes off.
Where the grogginess comes from
Melatonin has a half-life — the time it takes your body to clear half of it — that varies a lot person to person, but at high doses it can still be circulating in your bloodstream well into the morning. That lingering hormone is a big part of why "melatonin hangover" is such a common complaint: heavy eyelids, slower thinking, a sense of being drugged rather than rested.
There's a second issue: taken at the wrong time relative to your natural rhythm, melatonin can actually shift your clock in the wrong direction, making it harder — not easier — to wake up when you want to.
